1) Daily protein beats everything else combined Take your goal body weight in kg, multiply by 1.6-2.2. That's your daily target. Hit this number and you've "basically won the whole game." Timing doesn't matter. Distribution doesn't matter. Just the total.

2) Never lose more than 1% of bodyweight per week Go faster and your body triggers "collateral fattening", your appetite goes insane trying to restore lost muscle. 200lb person = 2lbs max weekly. Most should aim for 1lb to preserve muscle.

3) Your "slow metabolism" is a lie After dieting, you're not metabolically damaged. You're just burning 200-300 fewer calories through unconscious fidgeting and movement. The major slowdown is behavioral, not metabolic. And it's controllable.

4) Take strategic diet breaks Every 5-10 pounds lost, eat at maintenance for 1 week. This prevents the metabolic adaptation cascade. Alan calls it "non-YOLO maintenance", relax the rules without eating with abandon.

5) Resistance training is non-negotiable The only way to preserve muscle during fat loss is: • Progressive resistance training • Adequate protein • Controlled weight loss rate Miss any piece of this trinity and you'll lose muscle with your fat.

6) You can influence WHERE fat comes off Replace saturated fats (land animal fats) with monounsaturated fats (avocado, olive oil, nuts). Studies show this preferentially reduces visceral fat, the dangerous belly fat around organs.

7) Weight plateaus aren't failure, but "maintenance practice." 4-8 weeks of no progress despite good compliance means your body reached equilibrium. This is normal. The body's job is homeostasis. Use plateaus to practice maintaining your new weight.

8) "Hard gainers" have a fidgeting problem Some people burn an extra 336-700 calories through unconscious movement when they eat more. If you can't gain weight despite eating more: eat even more calories and deliberately move less.

9) The menopause weight gain myth The largest study ever done found women gain an average of 3.5 pounds during the ENTIRE menopausal transition. Muscle loss? Only 0.5 pounds total. The 20+ pound doom narrative is false.

10) Autophagy obsession is misguided It happens in ANY caloric deficit, not just fasting. Exercise triggers autophagy better than prolonged fasts. Both resistance training and cardio work without the downsides of extreme fasting.
